Two Hours on Sunday: A Meal-Prep System That Doesn't Produce Sad Boxes
Stop cooking five identical meals you'll grow to resent. Prep components, not dinners — and assemble in four minutes on the night.
Traditional meal prep fails for a predictable reason: you cook five identical portions of chicken and rice on a Sunday, and by Wednesday you would rather order pizza than look at another one. The food is fine. The monotony is fatal.
The fix is to stop prepping meals and start prepping components — a grain, two proteins, a tray of roasted vegetables, a sauce — and then assemble them differently every night.
The two-hour block
- 0:00 — Get the oven and a pot going. Oven to 220°C with two trays. Big pot of water on for the grain. Nothing else happens until these two are running; they do the waiting for you.
- 0:10 — Chop everything. Every vegetable you bought, in one session, on one board. This is the only tedious part and it is over in twenty minutes.
- 0:30 — Two trays into the oven. Tray one: hardy vegetables (peppers, onion, courgette, broccoli, sweet potato), olive oil, salt. Tray two: your protein — chicken thighs, salmon, or two tins of drained chickpeas tossed in spice.
- 0:35 — Grain on. A big pot of quinoa, barley, brown rice or farro. Make more than you think you need.
- 0:45 — Second protein, on the hob. A pot of lentils, or a pan of spiced mince, or a dozen eggs, hard-boiled.
- 1:10 — Sauces. Two jars: a lemon-tahini and a yoghurt-herb, or a vinaigrette and a chilli-garlic oil. This is the step that stops the food being boring, and it takes ten minutes.
- 1:30 — Cool, then box. Components in separate containers. Not assembled meals.
What to actually make
- Grain: one big pot. Keeps 4–5 days.
- Protein 1 (roasted): chicken thighs, salmon fillets, or spiced chickpeas.
- Protein 2 (pot): lentils, beans, or hard-boiled eggs.
- Roasted vegetables: two full trays. They shrink; you will not have made too many.
- Raw crunch: shredded cabbage, cucumber, carrot. Adds the texture that reheated food loses.
- Two sauces.
- One topping: toasted seeds, feta, chilli crisp, herbs.
Assembly, on the night
Grain + protein + roasted veg + raw crunch + sauce + topping. Four minutes, one bowl. Rotate the sauce and the protein and you will not eat the same dinner twice.
The rules that keep it from failing
- Store components separately. Assembled bowls go soggy; components stay good.
- Sauce goes on at the last second. Always.
- Undercook the vegetables slightly. They cook again when reheated.
- Freeze the fourth and fifth portions on day one if you know you'll be sick of it.
- Food safety: cool within two hours, fridge at or below 5°C, eat within four days. Rice in particular should be cooled fast and not left sitting out.
